How Many Calories Do You Actually Need?
Ask how many calories a person needs and you will usually get one of two answers: 2,000, or "it depends." Both are true and neither is useful on its own. The 2,000 figure is a labelling convention, not a recommendation. And what it depends on is a short, specific list — body size, body composition, age, sex, and how much you move — that can be turned into a reasonable personal estimate in about a minute.

The General Population Figures
The commonly cited averages for adults are approximately 2,000 kcal per day for women and approximately 2,500 kcal per day for men. These are the numbers behind UK reference intakes and, in rounded form, the 2,000 kcal denominator used on US Nutrition Facts labels.
They are averages across a population, chosen partly for round-number convenience. They assume a moderately active adult of average height and weight, and they are not a target for any particular person. Published dietary guidance covering adults generally spans something closer to:

That is a spread of well over 1,000 kcal within a single sex. Which is the point: the average tells you where the middle of the distribution sits, not where you sit within it.
What Actually Drives the Number
Five factors do nearly all the work.
Body size. Larger bodies cost more energy to maintain and more energy to move. This is the biggest single driver, and it is why weight and height are the first two inputs to any calculator.
Body composition. Muscle tissue is more metabolically active at rest than fat tissue. Two people at the same weight and height can differ meaningfully in resting energy use if one carries substantially more lean mass.
Age. Resting metabolic rate declines gradually through adulthood, driven largely by loss of lean muscle rather than by age itself — which is why resistance training slows the decline.
Sex. On average men have greater body mass and a higher proportion of lean tissue, which raises resting expenditure. The standard formulas encode this as a fixed offset, but the underlying cause is body composition, not sex as such.
Activity. Not just structured exercise. Everyday movement — walking, standing, chores, fidgeting, described technically as non-exercise activity thermogenesis — varies by hundreds of calories a day between people and usually outweighs deliberate training in total contribution.
Estimating Your Own: BMR and TDEE
The practical route from a population average to a personal figure runs through two numbers.
BMR (basal metabolic rate) is what your body burns at complete rest, purely to stay alive. TDEE (total daily energy expenditure) is BMR multiplied by an activity factor, and it covers everything else you do in a day. TDEE is the figure that approximates maintenance — the intake at which weight stays roughly stable.
The most widely used estimate for BMR is the Mifflin-St Jeor equation:
Men: BMR = (10 × weight kg) + (6.25 × height cm) − (5 × age) + 5
Women: BMR = (10 × weight kg) + (6.25 × height cm) − (5 × age) − 161
Then apply an activity multiplier: about 1.2 for sedentary, 1.375 for light activity, 1.55 for moderate, 1.725 for active, and 1.9 for very active.
A 35-year-old woman at 65 kg and 165 cm has a BMR of about 1,345 kcal. At a light activity multiplier of 1.375, that gives a TDEE of roughly 1,850 kcal per day — noticeably below the 2,000 kcal label figure, and a real difference if she had been treating 2,000 as her baseline.
A 30-year-old man at 70 kg and 175 cm has a BMR of about 1,649 kcal. Moderately active at 1.55, that is a TDEE of roughly 2,556 kcal per day — close to the 2,500 average, but sedentary at 1.2 he would be nearer 1,979.

Adjusting for a Goal
Once you have a maintenance estimate, goal-based targets are offsets from it — not from BMR.
Maintenance is TDEE itself. If weight is stable and you are content with it, this is the number.
Loss requires intake below TDEE. A deficit of roughly 500 kcal per day is the conventional figure associated with about 0.5 kg (1 lb) of loss per week, based on the approximation that a kilogram of body fat stores around 7,700 kcal. That rule is a useful first approximation and a poor long-term model: as body weight falls, both BMR and the energy cost of movement fall with it, so the same intake produces progressively less loss. Recalculating every few kilograms keeps the estimate honest.
Gain requires a surplus, typically a modest 250–500 kcal per day when the aim is added muscle rather than added fat, paired with resistance training and adequate protein.
Two things a calorie number does not tell you. It says nothing about nutritional quality — protein adequacy, fibre, micronutrients, and food quality all sit outside the arithmetic entirely. And very low intakes carry real risk; sustained aggressive deficits are associated with muscle loss, nutrient deficiencies, and hormonal disruption, and they belong under professional supervision rather than in a spreadsheet.
Reading the Number Sensibly
Calorie estimates carry error at both ends. The equation itself is typically within about 10 percent of measured resting metabolism. The activity multiplier is a broad bracket and is habitually self-assessed too generously. And logged food intake is routinely underestimated in research settings, often substantially.
None of that makes the estimate worthless — it makes it a starting point. Hold intake roughly steady for two to three weeks, track weight as a trend rather than a daily reading, and adjust from what actually happens. That empirical loop will beat any formula.
